Overview

How the method works, applied to beginner hypertrophy training.

The idea

Same method as the running and Godot programs, applied to the weight room: 12 weekly plans, 3 full-body sessions each, ending in a Friday-equivalent challenge that decides if you're ready for next week's load. Unlike a 5K or a shipped game build, most weeks here aren't pass/fail on the first try — they're checkpoints that keep you honest about whether you're actually progressing.

This plan assumes full gym access (barbells, dumbbells, machines) and no current injuries. Because you're a true beginner, most weeks bring real week-to-week strength progress — that's not motivational fluff, it's what the research on novice lifters actually predicts (see the Science tab).

The 12-week arc

  • Weeks 1–4 — Foundation. Learn technique, establish baseline weights, start linear progression (add weight almost every session).
  • Week 5 — Deload. Planned lighter week so fatigue doesn't outrun progress.
  • Weeks 6–9 — Hypertrophy accumulation. Volume goes up, effort (RIR) climbs toward failure across the block, double progression drives the accessories.
  • Week 10 — Deload. Second reset before testing.
  • Weeks 11–12 — Retest & final challenge. Prove the 12 weeks worked with real numbers, not a feeling.

Weekly structure

3 sessions a week (e.g. Mon/Wed/Fri), alternating Full Body A and Full Body B (defined in the Split tab) so each pattern is trained roughly twice a week. Each session runs about 45–60 minutes.

The golden rule

If a week's criterion isn't met — a lift stalls, a rep gets missed, form breaks down — don't force the next week's heavier load on top of it. Repeat the week's prescription once more. Adding weight to a lift you can't yet perform cleanly is how beginners get hurt; it's also the single biggest form of "junk volume" — reps that don't actually stimulate the muscle you're trying to grow.

Scientific basis

The evidence behind each design choice in this program.

Volume: more sets, up to a point

A 2017 dose-response meta-analysis (Schoenfeld et al.) found that around 10 or more hard weekly sets per muscle group generally produced more hypertrophy than fewer sets, though the American College of Sports Medicine's baseline recommendation for general adults is just 3 sets of 8–12 reps per major muscle group. Beginners see strong results starting around 8–10 hard sets per muscle per week — this plan starts near that floor and adds sets only as blocks progress, rather than front-loading volume before your body can recover from it.

Rep ranges: wider than most people think

Muscle can grow across a broad range of roughly 6–30 reps per set, as long as sets are taken close to failure. This plan uses 6–12 reps for compound lifts (squat, bench, RDL) and 10–15 for isolation and machine work — practical defaults, not a hard boundary the muscle only responds to.

Frequency: twice a week beats once

A systematic review and meta-analysis (Schoenfeld, Ogborn & Krieger, 2016) found that training a muscle group twice a week produced greater hypertrophy than training it once a week. More recent volume-equated analyses suggest frequency itself matters less than total weekly volume — training a muscle once or three times a week can produce similar growth if the total sets match. This plan uses 3 full-body sessions mainly for recovery spacing and technique practice, not because frequency alone builds more muscle.

Progression: linear now, double progression later

Novice lifters respond best to linear progression — adding a small amount of weight to the main lifts nearly every session while keeping sets and reps constant. A 2022 comparison of load-based versus rep-based progression schemes found broadly similar hypertrophy outcomes over 8 weeks, which suggests the method of adding overload matters less than applying it consistently. Once linear progression stalls (typically after the foundation phase), this plan shifts accessories to double progression: increase reps to the top of the prescribed range first, then increase weight and drop back to the bottom of the range.

Effort (RIR): start comfortable, finish near failure

A "hard set" is generally one left with 0–3 reps in reserve (RIR). A common periodization approach starts a training block around RIR 3–4 — enough stimulus with low fatigue cost and room to practice technique — and gradually reduces toward RIR 0–1 in the final week before a deload. This plan follows that curve across each 4-week block instead of asking you to grind near failure from week one.

Deloads: not optional

A planned reduction in volume and intensity every 3–4 weeks lets accumulated fatigue clear before it stalls your lifts or raises injury risk. Skipping the deload because "it feels like a step back" is one of the most common ways beginners self-sabotage a program that was otherwise working.

Warm-up

Applies to all 3 sessions, every week of the program.

General warm-up (5 min)

  • 5 minutes of light cardio (bike, incline treadmill walk, or rower) to raise body temperature.
  • Dynamic mobility for the joints you'll load that day: leg swings and hip circles on a lower-body day, arm circles and band pull-aparts on an upper-body-heavy day.

Ramp-up sets for every main lift

Before your first working set of squat, bench, or RDL, ramp up in 2–3 steps rather than jumping straight to your working weight:

  • ~50% of working weight × 8–10 reps
  • ~70% of working weight × 4–6 reps
  • ~85–90% of working weight × 2–3 reps

Then go straight into your prescribed working sets. Accessories and machines don't need this — one lighter set is enough.

The split

Two full-body sessions, alternated across the week (A / B / A one week, B / A / B the next) so every pattern lands roughly twice weekly.

Rest & tempo

  • Main lifts: 90–120s rest between sets.
  • Accessories: 60–90s rest between sets.
  • Controlled tempo throughout — roughly a 2-second lowering phase on every lift. Speed comes from effort, not from rushing the eccentric.
